- 100 swim warm up
- 500 kick with DragSox (25 dolphin 75 flutter)
- 400 flutter kick (100 fast 100 easy)
- 300 flutter kick with DragSox done as:
- (25 fast 75 easy, 50 fast 50 easy, 75 fast 25 easy)
- 200 flutter kick easy recovery
- 100 fast flutter kick with DragSox
- 50 fast flutter kick
- 100 swim warm down
